A loop route through a quiet park, a few exercises to loosen up hips and ankles, and a twenty-minute main section where you move without pushing yourself.
The gain is not in the distance or the pace, but in the fact that the first time is no longer a hurdle. Anyone who completes this session has an anchor point: a fixed route, a consistent warm-up loop, a rhythm you can return to three times a week. From there you can build, as long as your body gives you the signals that it's on board.

Choose a loop route in a park or along the water within ten minutes of your home. One loop should take four to six minutes, so you can do it two or three times.
Suggestion: Avoid a busy running track the first time, choose grass or a gravel path.Start with five minutes of loosening up: ten arm circles, ten hip circles, ten bodyweight squats, and fifteen seconds of jogging on the spot.
Suggestion: Do this on a flat patch of grass, not on pavement.Walk or jog for twenty minutes at a pace where you can still say sentences of four or five words. If you can't, walk for two minutes and then pick up the pace again.
Suggestion: If needed, alternate three minutes of jogging with one minute of walking.Stop halfway at a bench or tree. Breathe in and out slowly through your nose three times. If anything feels sharp or stabbing, stop for today.
Finish with five minutes of walking and three static stretches: calf, hamstring, hip flexor, thirty seconds each per leg.
Suggestion: Only stretch once your heart rate has nearly returned to normal.Schedule your next session in your calendar right away, preferably in two or three days. The habit is not built by one session, but by the second.

- Train at a fixed time, for example Tuesday and Thursday mornings before work.
- Keep your pace this week below what you think you can handle; you can build in week two.
- Dress in layers, a light windbreaker on top and a thin beanie work perfectly in March.
- Don't eat heavily in the two hours before the session, a banana or a slice of bread is enough.
- Only step it up once three sessions in a row pass without muscle soreness the next morning.
- If you feel sharp pain in your knee, shin, or ankle: walk instead of run for one week.
Variations
- - Vervang het loopdeel door snelwandelen met intervallen van zestig seconden tempo.
- - Doe een bodyweight-circuit in plaats van lopen: squats, push-ups op een bankje, plank, drie rondes.
- - Train samen met iemand op vergelijkbaar tempo, dat verlaagt de drempel om te beginnen.
